Front Crawl Technique: A Complete Guide for Adult Beginners
The short version. Front crawl works when your body stays flat and streamlined, your head stays still with the waterline between your eyebrows and hairline, and your hips and shoulders rotate to drive the stroke. Your arm enters between the centre line of your head and your shoulder, reaches forward before pulling, and sweeps through to your thigh. Your legs kick from the hips in a small, steady motion. You exhale into the water continuously and turn your head — never lift it — to inhale. Almost every beginner problem traces back to one of three things: lifting the head, holding the breath, or pressing down on the water at the front of the stroke.
Front crawl is the stroke most adults want and the one most adults find hardest. It looks effortless when someone else does it and feels like drowning in slow motion when you try. That gap is not a fitness problem. It is almost always a technique problem, and technique is learnable at any age.
You are also in far more company than you might think. Swim England reports that 14.2 million adults in England — one in three of the adult population, 31 per cent — cannot swim one length of a 25-metre pool. Not being able to swim front crawl at 35 or 55 is unremarkable. It is close to normal.
This guide breaks the stroke into its five components, in the order they matter for a beginner. It draws on Swim England's published technique guidance and on peer-reviewed swimming biomechanics — including one finding that contradicts the most common piece of advice given about sinking legs.

1. Body Position: Flat, Streamlined, Still
Everything else in front crawl depends on this. A swimmer with poor body position is dragging a bigger shape through the water, and no amount of arm strength compensates for that.
Swim England's guidance is to keep your body position “as flat as you can to be streamlined in the water with a slight slope down to the hips to keep the leg kick underwater,” and to keep your stomach “flat and level to support your lower back.”
Head position is the lever that controls all of it. Eyes look forward and down, the head stays in line with the body, and the water level “should come between your eyebrows and hairline.” Look too far forward and your lower back over-arches and your hips drop. Bury your head too deep and you lose your sense of where you are going.
The single most common fault
Swimming with the head up and the feet low. It feels safer — you can see, you can breathe — which is exactly why nervous adults default to it. But it tips your body into a diagonal, sinks your legs, and multiplies the effort of every stroke. If you fix one thing on this page, fix this.
2. Rotation: The Skill Everything Else Times Against
Front crawl is not a flat stroke. The body rolls from side to side around its long axis, and that roll is what lets you reach further, pull harder and breathe without disrupting anything.
Swim England puts it directly: keep your head and spine “as still and relaxed as possible,” and instead “rotate your hips and shoulders to generate momentum through the water.” Your head “should only join the rotation when you want to breathe.”
Two details beginners routinely miss. Your shoulder should come out of the water as that arm exits, while the opposite arm begins its propulsive phase underwater. And the hips should not rotate as much as the shoulders — the roll runs through the body, but it is not uniform.
Why this matters more than it sounds
Once your body is rotating properly, breathing stops being a separate action you bolt onto the stroke. Your face arrives near the surface as part of the roll, and you take the breath that the rotation has already given you. Beginners who cannot breathe without stopping are usually swimming flat and then trying to crane the head sideways — which is far harder work than rotating.
3. Arm Action: Enter, Reach, Then Pull
The arm cycle is where most wasted effort lives. Swim England's breakdown:
Entry
Elbow slightly bent as your hand reaches in front of you. Entry falls “between the centre line of the head and the shoulder line,” palm facing down and out so the thumb enters first. Entering across the centre line makes you snake down the lane.
Reach — the step almost everyone skips
“Don't start pulling back as soon as your hand is in the water — you should give yourself room to reach forward under the water before you start to bring your hand back to the body.” Beginners grab at the water instantly, which shortens the stroke and pushes the body up rather than forward.
Pull
With the elbow slightly bent, the arm performs a three-sweep motion: forward, back toward the centre of the body, then out toward the thighs — “imitating an hour glass shape.”
Finish
Complete the whole arm action rather than lifting the arm out early. Cutting the stroke short at the hip throws away its most propulsive phase.
One extra point worth knowing, from US Masters Swimming: aim to “create as big a paddle as possible with your whole arm.” The common error is a dropped elbow, where only the hand pushes backward and the forearm contributes nothing. Think of the forearm and hand together as one surface pressing water toward your feet.
4. The Kick: Small, Steady, From the Hips
Beginners typically over-invest here. As a working rule, effort spent on the kick returns less than the same effort spent on body position — the kick's main jobs for a beginner are holding your legs up and supporting your rotation, not driving you forward.
Swim England's guidance: legs close together, ankles relaxed, continuous motion. “There's no need to take large down and upbeats — a steady, small motion is fine.” Most pressure sits on the feet, but you move the whole leg. Keep the legs as straight as possible, with a slight knee bend between the end of the upbeat and the beginning of the downbeat.
On tempo, the advice is proportional: “The more kicks per cycle, the more energy you will use.” Sprinters typically use six or eight kicks per cycle; distance swimmers use fewer, more pronounced kicks. As a beginner learning to cover a length without exhausting yourself, you are firmly in the second category.
Cycling, not kicking
The classic beginner fault is bending hard at the knee, as though pedalling. It creates enormous drag and almost no propulsion — you finish the length exhausted and no faster. If your knees are breaking the surface or your feet are churning white water, the kick is coming from the wrong place.

5. Breathing: Turn, Never Lift
This is the part that breaks most adult beginners, and it deserves more space than we can give it here — see our dedicated guide to front crawl breathing for drills and troubleshooting. The essentials:
Keep the head turn smooth, with head and spine joining the rotation of the shoulders rather than moving independently.
One side of your face stays in the water. You may need to stretch your mouth to one side to keep it clear of the surface.
Do not lift the head. Swim England is explicit about the consequence: “the more your head raises, the more your feet and legs will sink in the water.”
After a sharp inhale, turn your face quickly and smoothly back down, timed with your shoulder rotation.
Exhale in the water, once your head is back to neutral. It can be gradual or explosive — what matters is that it happens underwater, not above it.
On how often to breathe, Swim England is refreshingly undogmatic: “The regularity of breathing is not set in stone — it is better to simply inhale when necessary.” Breathing every three strokes is a standard approach because it alternates sides and balances the stroke. But if you are new, chasing a fixed pattern while also managing rotation and arm timing is usually one thing too many.
Never practise breath-holding to “improve” your breathing
When breathing feels hard, the instinct is to train yourself to hold your breath longer, or to hyperventilate before swimming a length underwater. Both are genuinely dangerous.
Hyperventilating lowers the carbon dioxide in your blood, and it is rising carbon dioxide — not falling oxygen — that produces the urge to breathe. Suppress that signal and you can lose consciousness underwater without ever feeling short of breath. This is hypoxic blackout, also called shallow water blackout, and it is why the American Red Cross, the YMCA of the USA and USA Swimming issued a joint statement against hypoxic training and prolonged underwater swimming.
The correct fix is the opposite instinct. Breathe out steadily into the water the whole time your face is down, so all you need when you turn is a quick inhale. Beginners who feel desperate for air are almost always holding a lungful of stale air, not short of oxygen.
Why Do My Legs Sink? What the Research Actually Says
Sinking legs is the most common complaint from adult beginners, and the standard explanation given at poolside is that your body floats unevenly: your lungs sit high in your chest, your legs are dense, and buoyancy therefore drags your feet down. Some people are told they simply have “sinky legs” and always will.
That explanation is incomplete, and for swimmers in motion it is backwards. A study in the Journal of Biomechanics measured the rotational effect of buoyancy during actual front crawl swimming and found average buoyant torque of 22 newton-metres acting to raise the legs and lower the head — the opposite of the common claim. The paper states the finding “contradicts the prevailing speculation that buoyancy only causes the legs to sink throughout the stroke cycle.” The leg-sinking moment was attributed instead to hydrodynamic force on the hands: pressing down on the water at the front of the stroke levers the legs downward.
Research on stationary gliding does support a buoyancy effect — a study in Scientific Reports found that the greater the distance between a swimmer's centre of buoyancy and centre of gravity, the more the legs sink. So both can be true: body composition affects how you float when still, while what dominates when you are actually swimming is what your hands and head are doing.
What this means for you
Sinking legs are usually a behaviour, not a body type. Before you accept that you are built wrong for swimming, check two things: whether you are lifting your head, and whether you are pushing down on the water as your hand enters instead of reaching forward. Both are fixable in a few lessons. A pull buoy is a useful diagnostic — if your position transforms with one between your thighs, your legs are not the problem, your front end is.
How Long Will This Take?
You will find confident answers to this everywhere — six weeks, twelve lessons, twenty hours. We are not going to give you one, because we could not find a single figure of that kind traceable to a governing body or a study. They appear almost exclusively on the websites of businesses selling lessons.
What does exist is a real progression ladder. Swim England's Adult Learn to Swim Awards reflect the four stages of its Adult Swimming Framework:
Stage 1 — Be Water Confident
Entering the pool safely, moving around with confidence, and core aquatic skills: entries, exits, buoyancy, balance and aquatic breathing.
Stage 2 — Be a Swimmer
Swimming independently over short distances of 5 to 10 metres, without support or flotation equipment.
Stage 3 — Be a Better Swimmer
Swimming up to 400 metres independently, with the confidence to try lane swimming or other pool activities.
Stage 4 — Be a Master Swimmer
More advanced skills, enough to join the Masters section of a club or move into triathlon and open water swimming.
Swim England notes the framework is designed to be flexible: not every outcome must be achieved to move to the next stage, and teachers select outcomes based on your individual goals. Progress depends on your starting confidence, how often you get in the water, and whether someone is watching you swim and correcting what you cannot see. That last factor is usually the difference between improving and repeating the same mistake for a year.

Does Your Stroke Have to Look Textbook?
No — and this is worth saying plainly, because comparing yourself to a diagram is demoralising and not especially useful.
A systematic review of front crawl coordination published in Sports Biomechanics concluded that “there is no ideal or optimal coordination pattern that youth, learners and less-skilled swimmers should imitate.” Coordination varies with the individual swimmer and the task, producing several workable solutions rather than one correct one. The guidance in this article gives you sound defaults. It does not describe the only stroke that works. If you are moving efficiently and comfortably, you are swimming well, whatever it looks like from the side.
Frequently Asked Questions
Is front crawl the same as freestyle?
In practice, yes. Front crawl is the stroke; freestyle is a competition category that permits any stroke. Because front crawl is the fastest, swimmers use it in freestyle events almost universally, so the words became interchangeable. "Front crawl" is the standard term in the UK and in Swim England materials; "freestyle" is the American default.
Why do my legs sink when I swim front crawl?
Usually because of what you are doing, not how your body is built. The two most common causes are lifting your head — Swim England notes that the more your head raises, the more your feet and legs sink — and pressing down on the water with your hands at the front of the stroke. Both are fixable habits. Body composition plays some part, but it is far less decisive than most beginners assume.
Why is front crawl so much harder than breaststroke?
Because breathing is built into breaststroke and bolted onto front crawl. In breaststroke your head rises naturally each cycle. In front crawl your face stays submerged and you must rotate to breathe, timed against a continuously turning body. You are coordinating rotation, breathing and propulsion at once, which is why the stroke often falls apart the moment beginners try to add breathing.
How long does it take to learn front crawl as an adult?
Nobody can give you an honest number, and any specific figure you see quoted is almost certainly marketing rather than evidence. It depends on your starting water confidence, how often you practise and whether you have teaching. A more useful measure is Swim England's Adult Swimming Framework, which progresses through four stages from Be Water Confident to Be a Master Swimmer, with the second stage marking independent swimming over 5 to 10 metres.
How often should I breathe during front crawl?
Swim England is explicit that the regularity of breathing is not set in stone, and that it is better to simply inhale when necessary.
